Got to this post a little late, but congrats on the mile
A 4:19 off the workout you've done and being sick is great
To the original question, I'd say 3200m time trial just because A) it's the base phase and B) it's a better indicator in general
A time trial is typically better than a workout like 8x400m cause anybody can race that workout. There's tons of 4:05-4:15 guys that would do 8x400m at 60, but aren't 4:00 milers but ask them to do a 2 time trial and they won't hit 8:30, they will hit closer to 8:40's or 8:50's which better solidifies their 4:05-4:15 shape.
Thanks - and I generally agree with your thoughts. Depending on what I feel my recent workouts have been, sometimes could differ on my opinion on time trial or repeats. If I've already hit some quality longer tempo runs, repeats might fit more with my goals. But if I've felt good on some of my shorter hill repeats, I'd aim for slightly over distance time trial (3200 in this case).
Running workouts solo, I usually don't run better workouts than races - even if it is something like 8x400. Personally, I feel that if I broke 9 in a 3200 time trial solo, I'd be pretty close to 4 flat shape for a mile race (at least sub-4:05).
And if the last poster was wondering if I go to SDSU - no, I've been running unattached for a while.
