Can anyone help me get to sub 30 or give me points to move me in that direction? I'm in about 32:00 shape now.
I've been running for about 6 years post college, with no running in college. I had some injuries sprinkled in there which have basically lead to me having 4 solid fall seasons and one spring season. I'm 29 now, recently ran 32:0X on the roads, and within the next year want to train to be in 30:00 flat shape for the track or equivalent.
I started my recent training in late May and built up to about 65 miles per week, for an average of say 50MPW over the last 6-7 months.
My typical training week looks like:
Day 1: 6-8miles
Day 2: Tempo repeats, with 1 minute rest. These were typically between 1200m and 2 miles, and started at around half marathon pace and worked down to 10k pace. The last 3-4 weeks everything was closer to 8k pace. These days were about 11 miles of running total.
Day 3: Recovery 5-8 miles
Day 4: Medium distance run 8-11 miles
Day 5: Sometimes off, otherwise another 1 hr run.
Day 6: 60-70 minutes/8-10 miles
Day 7: Long run of 13-16 miles.
On the low end, my mileage with this plan would be about 50 miles (with Day 5 off) or on the high end, 70 miles.
This is basically what I've done for most of the seasons I've trained and I end up about in the same spot. Usually in the summers and early on I do more strides and then end up doing a 4 or so 100m stretches during 1-2 runs a week. I do lunges 1-2 days a week but otherwise nothing else that is auxillary.
Where to next? More mileage? More workouts? Different workouts?
Add in 1-2 doubles? With my current plan I have trouble hitting 70MPW consistently because it involves a solid 4 days of 60+ minute runs (Days 2,4,6&7).
