Whats the time window I should run those 200m and 400m in for the workout to be effective?

Rather jog than run**
If workout is at VO2 max, I would jog the 200 pretty slow. I wouldn't worry about the time, just go as slow as you need to in order to be recovered for the next rep.
For the 400s, we need a recent race time to answer your question.
Roughly half the speed you do the reps in I would say.

The real answer is just ask your coach. I would say somewhere in the 60-90s range, though.
