Cross Country season has gotten underway and our team is now settling into a rhythm. I'm wondering, based on mileage and what our weeks look like, what sorts of times I can be expecting.
I'll list a generic week for us and then I'll go into a more specific week for me, just to see how things are shaping up. We have Time Trials next week so I'd be interested to here predictions and I can report back what my final time and place is.
So, Pre-Season training in July started at 20 MPW and ended at 50 MPW. No workouts or super hard runs, everything was just run at a comfortable pace.
Now we are on our third week of official season training. We double on Mondays and Wednesday.
Monday Morning: Workout
Monday Night: Easy Run
Tuesday Morning: Long Run
Wednesday Morning: Workout
Wednesday Night: Easy Run
Thursday Morning: Long Run
Friday Morning: Workout (Once we get into racing season, Friday's will likely turn into an easy run so we aren't worn out for races on Saturday)
So, that's a generic week for us. Here's what we did this past week.
Note: All practices are run on paths and trails, in and around the woods. Never on a track.
Monday Morning: 3x1600 Repeats w/ 5 minutes rest. I ran 5:40, 5:40, 5:47.
Monday Night: Easy 45 minute run. I probably ran close to 6 miles.
Tuesday Morning: 10K Long Run, time: 50 minutes or so.
Wednesday Morning: 5x1200 Repeats w/ 4 minutes rest. I ran 4:11, 4:10, 4:11, 4:15, 4:19.
Wednesday Night: 45 minute run, a little over 5 miles this time.
Thursday Morning: 10 mile run, time estimated around 1:15.
Friday Morning: 6x500m Hill Repeats, Rest: Jog Back Down Times were between 1:52 (way too fast), 1:58, 1:57, 1:59, 1:58, 1:57. Feeling that this wasn't fast enough I threw in a 7th one which was 2:00.
I am yet to begin my weekend runs, but I know I should. Our coach wants us to run one day and rest/recover on the other. Also, before every practice we do a 1 mile warm-up run. So, that week probably ended up with a total of around 40 miles.
I think we hit 40-50 miles per week, some of the weaker runners won't hit that many and some of the stronger runners will tend to do more. I'd like to keep my range at 45-50 miles per week throughout the season, only bringing it down as the post-season nears.
So, knowing we do 3 workouts a week (with Fridays always being hills) and 2 Doubles, what sorts of times should I be looking at in the 1600, 3200 and 5000?
