Why are you measuring workouts by the kilometer and weekly distance by the mile? Not bashing you I just am curious.
For what its worth I believe a good sub 17 indicator workout would be 5x1600 at 5:20 with 5 min standing rest. 5:20 pace in an actual 5k is like 16:30 pace btw.
That workout would probably not be possible for a 16:50 guy.
