i'm 35 yrs old and have been running 30 minutes at a time, 4 times a week.
I usually start at 7:20 pace and get down to anywhere from 6:00-6:30 the last mile. most runs are progression runs between 4.25-4.5 miles. if not, they're trail runs with hills. once a week i do a 2-3 hill sprints at the end of the 30 minute run. probably last 8-10 seconds. all out. i lift 3 days a week
I just ran a 16:19 road 5k after doing this for about a month and half. i only did 2 wrkts during that time - 5 x 2:00 at 5k pace with 90 seconds rest and 4 x 1-mile at 5:40 with 60 seconds jog rest (these were very difficult since i have done zero runs longer than 35 minutes for 6 months (i am post-marathon, 2:33, but have really had little motivation to do any long runs after the exhasution of training)
it's possible, especially if you have talent (which it sound like you may) but you'll need some VO2 max stuff, in my opinion. plus those workouts help you get a bit accustomed to the pain of a 5k
i should say, i feel way stronger and healthier running this way than when i was in 1:13-low / 2:33 shape, but i was an 800m runner in my youth...
