capacity? Just a lot of running.
Power? 3 to 5 minutes at mile race pace with equal recovery time. Do 3 to 5 times.

dont ever do luv2run's answer.
aerobic capacity is improved by running as slow as you can while still using 100% or nearly 100% of your aerobic capacity. This equates to something like 10k pace. give 4-6x mile 15 seconds slower than 5k pace with 60 to 90 seconds rest. its hard, but the right kind of hard.

Good workout, but you need a bit more rest (at least when first starting doing workout - later in the season you can cut down the rest). Start with something like 2:30 or even 3 minutes rest.

5k Pace: 400-800 reps: 1:1/2 distance jog. 8-10 laps total of on work
10k Pace: 800-1k reps: 1:1/2 distance jog. 10-12 laps total of on work
Examples:
5 x 800 @ 5k w/ 400 rest
5 x 1000 @ 10k w/ 500 rest
