Here's another example, this time from my mid-40s when I was chasing 17 minutes (previous example was age 57). Workout is Tuesday, race is Friday.
Again, my recoveries were longer than the OP's. In this example, race pace was a bit slower than the 3 x 1600 workout pace. But only 3 seconds per mile:
June 15-21:
S 5K race: 17:42 - 2-mi wu, 1-mi cd
M MLR: 12.0 miles @ 7:38/mi
T VO2: 1-mi wu; 3 x 1600 w/5min walk/jog recoveries: 5:27, 5:29, 5:27; 1-mi cd
W Easy: 8.2 miles @ 7:50/mi
T Easy: 3.0 miles w/2min @ 5K pace
F 5K race: 17:10 - 1.5-mi wu, race @ 5:31/mi
S Easy: 7.0 miles @ 9:07/mi
WEEK TOTAL: 45.2 MILES
