Can someone explain to me the pace goals for each part of the workout? What should the mile be? 1200? 800? 400? and what about the in between miles, are they tempo pace? Also what does this workout do as far as energy systems worked?

You should perform a search on this topic, it has been discussed plenty of times before. I believe even Sully himself posted some info on how its supposed to be run.
