I am creating this thread to document my track training this winter and spring, which I am modeling off the Norwegian system. A little bit of background (preserving anonymity), male club runner at a Division I university, upper 26s for XC 5 mi., peaked fall mileage at 80 mpw, train mostly solo. Plan on actually incorporating two workouts on some days when I get above 70 mpw. Easy pace 7:30 - 8:00.
Trying out Norwegian threshold training because 1) "peer pressure"/bandwagon so to speak and 2) want to maximize training on 70 - 80 mpw before further upping mileage. Ran a HM TT after XC season in 1:17:20ish (for research purposes) to calculate threshold pace and sub-threshold pace among other workout paces. Was delusional into thinking that threshold pace (1 hr. pace) was 5s faster than HM pace so went out (way) too hard and (slightly) blew up. Still going to use 5:54 - 5:55 as a proxy for HM pace.
Currently at the end of my fourth week of training/build. Took three weeks of easy mileage and some strides before starting workouts this week. As a very slow twitch runner, I am implementing one day (Mondays) of speed work based on the 5 x 60m speed-building workout described in a famous LetsRun thread. Using the (also famous) thread on modifying Norwegian training to lower mileage as a source among other equally useful threads and the myriad assortment of YouTube videos I could find. I plan on tailoring the baseline format to what I feel is most convenient and beneficial for me.
Any additional guidance and constructive feedback would be greatly appreciated, especially as I near peak/target races later in the spring.
Paces I am using:
MP: 6:08 - 6:10
HMP: 5:54 - 5:55
T: 5:48 - 5:50
8K/10K: 1:20 - 1:22 (400m)
5K: 1:14 - 1:16 (400m)
3K/economy: 36 - 37 (200m)
Week of 12/18 - 12/24 (55 mi.):
M: 7 mi. w/ 4 x 40m speed session - 20 mph tailwind was lovely
T: 2 x 2mi. @ MP w/ 60s jog - road; hit 5:48 and 6:08 pace off purely guessing because Garmin watch was confused into thinking I was running 8:00 pace; felt easy regardless
W: 7 mi.
T: 8 x 800 @ HMP w/ 60s jog - track; 2:55 average or so; running 22s per 100m has never felt so easy
F: 7 mi.
S: 2 x 6 x 200m hill @ 5K effort w/ jog down/5' rest between sets - 39 mid average; felt smooth and under control
S: 10 mi. longish (not really) - lift (legs) after T and S workouts so felt fairly sore today
