This is pretty much the answer to any distance question when you are doing less than 100k or so per week. Up the mileage and do 1-2 quality aerobic sessions (10k->MP)/week and you will keep getting better. Exact details just aren't important enough to matter.
Hire a great coach. One of the best is coach JS and affordable.
