So I made what looks kind of like a Canova HM plan. I haven't thought much about special and specific "blocks" yet, nor do I follow a 10-12 day cycle, and am sure that there are PLENTY of other ways that this is not Canova-esque, so feel free to tear it apart or comment with feedback. More or less, my main goal is to use his funnel of paces and heavy periodization, and would appreciate any feedback on what might look weak in this plan.
Current PRs - 5k 15:40 (5:03/mi), 10k 32:43 (5:17/mi)
Goal - Sub 71 minute Half (5:25/mi)
Base / Fundamental Phase (3 months)
- All from 90 - 110 miles per week but with a few down weeks as needed. Rationale: Speed sessions to support the “speed” coming in special phase around 5min/mi. Long high-end aerobic LR and uptempo 10 milers to support the upcoming MP work in special phase, these are based on 75 - 85% of HMP as specified by Canova.
Month 1: 90mpw with weekly sessions below (Tues, Thurs, Sat)
- 10mi @ 6:10 - 6:15/mi
- Short hill sprints + strides (speed development)
- 18mi LR building to all of it @ ~6:35/mi
Month 2: 100mpw with weekly sessions below
- 10mi @ 6:00 - 6:10/mi
- Maybe 200s and 300s more at 800 pace
- 20mi LR, most of it @ 6:30-6:35/mi
Month 3: 110mpw
- 10mi @ 5:50 - 6:00/mi
- 200s, 300s, 400s at Mile
- 22mi LR, most of it @ 6:30-6:35
“Special” Phase (6 weeks)
I shortened it to 6 weeks because I’m not very good with long cycles yet, and feel like I stagnate quickly. The rep workouts are based on 102-105% HMP as specified by Canova somewhere, while the continuous run is 94% of HMP (also as specified in another thread).
- Tuesday Workout: (5k - 12k paced work)
Building over 6 weeks from 6mi → 8mi of work around 5:05-5:15/mi. Progression looks like 12x800, 10xK, 6xmi, 12xK, 7xmi, 8xmi. I know that these sound hard, but Canova training is pretty damn hard, but I definitely would appreciate feedback here. Also not sure on recovery.
- Friday: Long continuous MP run
Building over 6 weeks from 10mi @ 5:50/mi → 13mi @ 5:40 - 5:45/mi
- Sunday: Will keep LR long but a bit easier, maybe 6:30s depending on recovery and how I feel.
“Specific” Phase (6 weeks)
This is where I have questions. The main workout of each week is going to be pretty brutal, and I don’t know what the secondary workout in specific phase usually looks like for Canova, or if there even is one. These workouts are pulled straight from a thread where he mentioned specific phase for a half marathoner.
- 7x2k (100-102% HMP) = 5:18 - 5:25/mi
- 5x3k (101% HMP) = 5:22/mi
- 3x5k (99% HMP) = 5:28/mi
- Down week workout
- 8mi (102% HMP) continuous @ 5:20/mi (basically a time trial, not sure how this will go)
- 14mi (97% HMP) continuous @ 5:35/mi (again, we’ll see how it goes)
Would love to hear some critiques or feedback on what could look better here. Most of this is based on a few different Canova threads on here. It took me a while to put it all together, but I really like scaling down elite training to myself.
