I'd say you can be at 95% year round, but to shave off the last 5 seconds in a mile needs specific training. I'd say you can get to 95% of your fitness by doing these 5 workouts (+ a long run) over 2 weeks:
1. 4 mile tempo
2. 12x1000m cruise intervals OR 6x1000m CV
3. 10 mile steady (marathon-ish)
4. 8x300 mile pace
5. 6x200 800
Many clubs in the UK, join one and they will train you, my one cost 40 pounds a year !
If no time for club or lone wulf.
Alternating between Week 1 and Week 2 as it fits your life.
Week1:
Tu or Wed - Tempo Workout Daniels Style - Cruise rep or 20min Tempo
Sat: Park run or XC Race - This is replacing I or R Workout !
All other days - Easy Daniels Pace or rest
Week 2:
Tu or Wed - I or R Workout Daniels Style
Sat: Long Run with M Pace (Fast Long Run Daniel Style)
All other days - Easy Daniels Pace or rest
Week 1 again....
So 2 Hard Days a week and 3-5 Easier Days, where you can update your Vdot cal every 2 weeks to get your new paces....
