in college, we did a race simulation workout that i loved. we did it the week before regionals and nationls.
1 mile at race pace
200m jog
5k fartlek (100m on, 100m off)
100m jog
400m all out finish
this was done on a course that was 700m, and my teammates measured it time and time again, because we were certain in the beginning of the year that our coach was off. it was extremely accurate.
my times:
4:38
16:20 (tied my freshman year's 5k PR)

i beat all my teammates in that workout, and it was great, because during the mile, we were talking about what we were going to do after the workout (ice bath, shower, dinner). i finished the workout and knew that i was in shape. 1 week later, i did it again running 4:38, 16:18, and 58. i have never been as confident in my fitness as then, because they both felt SOOOO easy. i earned my first and only XC all-american honor at nationals that year.

Typically you can't get away with being a great workout runner and running at the university level. Unless you have some serious oral skills. In which case, you will probably be team captian, and mayne even get yourself a pair of new shoes.

One would have to be a 6 mile road course tempo run. Course had some rolling hills, and I did it in a bit under 36 minutes. For my limited abilities, maintaining sub-6:00 pace for six miles in a workout on a warm day was pretty memorable.
Did a pyramid workout on the track once which I finished off with a 29 second 200m. I'm a marathoner and have never had any wheels. That felt really good.
All time fave workout was a 13 miler at 6 minute pace in the dark. I was wearing a headlamp and for most of the run all I could see was the thin beam of light in front of me and had few points of reference. I made it back home about about 3 minutes ahead of pace. Next day a neighbor called me and said...."Dude that was you out there on the trail last night wasn't it? I saw your light, you were smokin."
My freshman year of college we did a 5 mile run on a quarter mile loop. 100m of the run was about a 30 degree upgrade and naturally 100m of the run was a 30degree downgrade. Did it in 29:44. I was pretty stoked after than day.
The workout I am most proudest of:
The 40 minute run I did EVERY morning before high school. Go up at 6 AM to do it, even if I was up late doing homework. The 40 minute morning runs I did contributed more to my performances than any of the longer runs, tempo runs, or tough speed workouts I did in the afternoon
the week before nationals one year
1000 in 2:30, 7min rec
800 in 2:01, 6 min rec
600 in 1:30, 5 min rec
400 in 61, then laid on the track for about half an hour thinking i was going to die before crawling through a 2 mile cooldown

Im afraid you cant just assume you would run 5k in 14:45, just because you did a workout that isnt really that good.
I did a work out of 3* 1000m - 2:39,2:40, 2:39, 5* 300 in 44, 5* 300 in 45, with the 1000m off 2 minutes recovery and the 300s off 1 minute recovery. The aim was that everything was geared towards 8 minutes for 3k.
you cant go off what you do in training and just assume that you can run 14:45.

I am not claiming my workout was good, bad, or indifferent. I am merely pointing out that an objective, third-party source confirmed that my workout is worth a 14:45 5K. That is my PR.

Wow, that's super. I almost hate to point this out to you, but we are talking about 5Ks, not 3Ks. Your purported workout times (which I am inclined to doubt) are completely irrelevant to my 5K PR.

i have no idea if this is good or not, but we used to do a workout of 2mi/1mi/800/400...couple jogs around infield as recovery (probably about 3-4min). i wasnt that fast (27:50 8k), but managed to run 10:40, 4:49, 2:18, 58 on that workout.
Sophomore year of high school - first week of training with coach after a hit and miss summer of running workouts;
20 x 400m in 75 sec. avg. w/ 75 sec. rest
This workout kicked my a$$. The following week i PRed in the 1600m with a 4:47.
