remember that you need not go on a 7 week schedule and it does not need to repeat itself. Basically I would suggest a short rep day, a longer rep day, a ladder, and a broken tempo (tempo intervals) such as 2x2mile about 10-sec per mile faster than 4mile tempo pace. Throw in a long run once in a while (no need for more than 10miles when training for 1600-3200) and you should be fine. As far as specific workouts everyone is different as to what they need. However a favorite of mine is 10x400 @ 1600 race pace with 75 sec recovery.
thanks for the suggestions. When you say short rep, does that mean longer distance, less repition (like 800m repeats) and does high rep mean shorter distance and higher reps, (like 400m repeats. Also, what exactly is a ladder?
