On a training regime of drinking 5-6x a week (getting totally wasted about twice) and essentially no running for about 3 years I ran 11:43 on a bet from a friend who said I couldn't break 12. That was only a 3200m but the conversion should at least be close. $50 worth of beer money, woohoo!

I run the following workouts:
2-miles at a 6:20 per mile pace.
3-miles at a 6:35 per mile pace.
9-miles at a 6:50 per mile pace
(Don't taz me bro!)
You can do 30 seconds faster a mile:
2-miles at a 5:50 per mile pace.
3-miles at a 6:05 per mile pace.
9-miles at a 6:20 per mile pace

The girls we've had run between 11:40-45 all averaged 2:53-2:56 for this.

Sorry, I forgot this. 1 minute rest in between each 300. It gives them just about enough time to walk the last 100m so they can start at the start line.
