This is aimed at HS runners with 0-2 years training age.
I have a bunch of kids this year on my track team that have good, but not great speed, but seem to have a fair amount of natural speed endurance. I've been looking at training from Juantorrena and Borza (since they seem to have had some success with the 4-8 combo). Obviously, this will be a scaled back version while still trying to keep the main principles.
Pre Season
3-4 easy distance runs per week
2-3 faster runs per week
0-2 fartlek per week
Strides
Lunges
Core Strength
Mechanics drills
Stadium Ramp Sprints (about 35m)
Bleachers
Weights
Speed endurance circuits (combos of striding, skipping, bounding, non-weighted squats, squat jumps, etc...)
Sample Week
Monday:
Warm Up, stretch, 5-7 min of core work
30 min easy run
10 x ramp sprint
Weights: Squat or dead lift, Calf raise, Back Extensions
Tuesday
Warm up, stretch, core work
800m or drills and strides
2 mile fast run focusing on relaxation and quick light cadence
6 x 100 at Goal 800 pace with a jog back recovery
Weights: Bench, Back Pull ups, bi/tri super sets
Wednesday
Warm up, stretch, core work
Fartlek run, 3 sets of 2 fast, 2 easy, 1 fast 1 easy + cool down jog
3 x speed endurance circuit (each circuit would last 2-3 min
Thursday
Warm up, stretch, core work
30 min easy run
3-5 Bleacher snakes (each one takes about 90 seconds)
Weights: Pull up/military press super set, fly and back fly super set, sit ups on incline board
Friday
Warm up, stretch, core work
Drills and a few easy strides
2.8 mile fast run focusing on relaxation and quick light cadence
4 x 40 yard bounding on grass
4 x 40 yard high skips on grass
Weights: Power clean, step ups on bench, Calf raises, good mornings
Saturday
30-45 min easy

Any formal track work will have to wait for the weather. We have a clay and sand track that does not drain and we have been having heavy rains for the past week. We will have standing water on the track for at least a month, even if it were to stop raining now.
