I'm trying to find some good workouts for a beginner to improve over the 5km distance. When I started running this Spring I was obese so my main focus was just losing weight and not getting injured. After losing about 50lb and building a base of 40mpw I am in a decent shape to start doing some workouts and really get after my 5km goals.
I did a 5km time trial about a month ago running it in 24:27.
My first workout attempt was 400m repeats. I did 1mile warmup then 400m at 7:30 pace 400m at 10-11min jogging pace. The first time I did this workout I could only do 10 of those reps and it felt difficult. The rest of the week I did easy runs with one day running a hardish 10k. On the easy days I started doing 6 strides towards the end of each run, doing ~100m strides around 6-7 minute pace(roughly mile pace)
The next week I did the same workout and found it was a lot easier. I could do 14 of the repeats and it felt a lot easier, I was able to take less recovery time between some of the reps, only needing the full 400m jog for the last few and most of them taking 200m jogs.
the third week (this week) I did 800m reps with 400m jogging in between. The reps this time were at 7:20 pace instead of 7:30 and it felt easy this time, even though the workout was harder. I did 6x800 with 400m jogs for rest and then did 4x400 at 7:00 pace with 400m jogging rest in between.
Probably because of how slow I am the workouts seems to be very effective at improving my pace. I am wondering what I should plan for my next workout. Should I shoot for 12-14 x 400 at 7:00 pace with 400m jog? Or shoot for 5-7 x1k at 7:30 or something like that.
My short term goal is just to run 5km in <20 min and eventually run one at 6 flat pace. I'm not sure if I should work first on increasing the speed of my intervals first, increasing the duration of each interval, or decreasing the rest in between them.
