We do from 3-6+ miles of intervals (building up from earlier in the season and according to the fitness of the runners). Like swimming practices, we do "send-offs" so that similarly fast runners are in groups to train together. I structure the sendoffs to give similar amounts of rest to all the groups. Here is an example of how an "in-shape" Hard set of 400s (HRs 165-180) would be done in our workout to yield about 30 seconds rest per 400 (due to the need to decelerate and return to the starting line the least amount of rest would usually be 20 seconds). Runners of 15:00ish per 5K do 20 x 400 on 1:30 sendoff (ave. 70/400), runners of 16:00 per 5K do 18 x 400 on 1:40 (ave. 75-80/400), runners of 17:00 per 5K do 16 x 400 on 1:50 (ave 85/400), runners of 18:00 per 5K do 15 x 400 on 2:00 (ave 90/400), etc.
However most of our workouts mix repeat efforts at varied Heart Rates building from 130 to 180 over the course of the workout.
