Once a week. You will find 8-10 full seconds of all out sprinting a bit insane and extremely exhausting. You should be doing 40-50m sprints.
Flying 30's once a week. Do them fresh after a warm up as opposed to after your run. Keep the strides after some of your other runs as well though.
How many flying 30's do you recommend? Can it be done during a short, 3 mile, morning run, instead of the main run
