I will be participating in SOF selection this wed, i expect to complete it, and from there i will plan out my training for the next hard selection, which will be a 5 day selection. In the selection there will be some running stop tests included which is the following:
Cooper test right after a strength test - no watch - no track, it will be held by "START" and then after 12 min running on a straight road, someone will command you to stop, and you have to have run at least 2900m.
15km Stop test, no watches, no sense of time or distance run during the event, also, this will be on day 2, after the other cooper test, strength test and aprox 50km rucksack tempo march, so legs will be dead. Max time: 1h 25min.
7-8km tempo run (last day, not a stoptest, but it is looked down upon in ur final grading if you cant keep up), here you will be sleep deprived, your legs will be fucked, and you will in general be destroyed after all the other things you have been through.
So June 3rd i want to start a program that is going all the way to Oct 28. which is about 21-22 weeks of training.
My current form will be based on my cooper results this wed, i estimate around 2950-3000m result.

Easy runs: 5:18

I was thinking about how i should map out my program, i im thinking something like:
M: 12x400m 1.35 speed intervals. 1.30 walk between. - 1.6km warmup - 400m warmdown.
Tues: 6km jog
Wed: 4km tempo run - 1km warmup
Thur: off
Friday: 6km jog
Saturday: long run: 10km
Sunday: Rucksack march.
Intervals and tempo days i will include technique work in warmup such as high knees, but kicks etc.
Jog days i will add 4x100m strides at end.
Long run i will add 5x10 sec all out sprint (hill) at end.
Then i was thinking in terms of progression i will increase mileage by 10% pr. week.
Add 500m on the tempo run every 2nd week.
Add 1 lap on the intervals every 2nd week (until i reach 16 laps) (alternating from the tempo run increasement weeks)
I am not sure however, how i i should add progression when it comes to speed, in interval lap times, tempo run times, long rung times etc, should i often do a cooper test and update my times or? also, any other fixes in my program?
Beside this running and rucksack, i will do strength 4x week, and swim/dive 4x week.
