Nice recovery run with slo this morning.
M: 30min rowing/biking and strength (MB throw, crawling, power snatch (2x2x80#), front squat (2x3x125#), alt DB incline bench (2x3x40#), 1A DB row (2x5x40#), 1L DL (3x10), multi-lunge (2x12), pull ups (8/5))
T: 8 meant to go 10 "But here we were, now, caught by time, by the season, and by the running out of our money" Hemingway
W: 10 w/ 3x1000/400 (3:15/70, 3:12/72, 3:10/71) 1 min jog between 1000/400 & 3:30 between sets. Wanted to get after it the last 400 so I asked coach but he said to keep it steady.
Th: strength (jumps, crawling, power clean & jerk (2x2+1x100#), lunges (2x3x90#), push press (3/1x80/85#), pull ups (3x5))
F: 6 w/ 4x5" hill accels, 4x10" hill sprints, 1hr vinyassa yoga
S: 10 w/ 10k in 36:07, 3rd place, 30sec PR
S: 14 mi, double arb loop (hilly). sore at the start, loosened up then dead legs hit the last 30min. About as expected for a post race long run.
Race Report: Sunny, high 20s and moderate wind. Early morning start but hard to beat an Isthmus sunrise.
Let the leader go and got out in a pack of 4 the first mile. After the first mile we split up over observatory drive and I was in 3rd. Got rolled up by 4th place at 2 mile mark and hung on him until 4miles when I dropped him trying to catch second who was 15-20sec ahead. We had a tailwind at this point but I wanted to keep something in reserve for climbing observatory drive the last mile. Headfirst into the 5k runners (who were all across the road) up and over observatory drive. Had to stop dead in my track once to avoid an 8 year old who darted in front of me. In a perfect world I'd have caught 2nd turning up state street with 400 to go but he still had a good margin on me and I ended up maybe 5sec back.
18:12/17:55 for 5k splits. 5:40 (rolling), 6:10 (big hill), 5:50 (flat w/ headwind), 5:40 (flat), 5:40 (flat w/ tailwind), 6:00 (big hill), last flat 350m in ~65sec
Going out the big hill is ~7-8% for 400m and coming back its ~4% for half a mile. Not sure what the peak grades are. Have to be happy with a 30sec PR on a tough course but I could have pushed harder for sub 36 and 2nd place. I feel like I executed my plan of being patient until the last mile but maybe it was a bit too patient.
Training: I like how the fatigue slowly builds over these double set workouts. First one its easy, second set the 1min isn't quite long enough and last set is just right.
Also looking forward to not running on the indoor track this week. In an ideal world would have backed off the strength and yoga leading into the race but I feel like I need these to stay balanced after running indoor track workouts.
