Im guessing this means:
3x 5min T or 3 x 3min I (one or the other)
And then after one of those two are done
3x 400R

Correct. You do all three sets. Did this recently, phase 4 before a half. Fun workout, actually.
That does look like a fun early to mid Phase IV workout. But do you actually manage to hold back to T pace on the first part? I have to imagine that's an easy one to get giddy with.
