I am hopefully optimistic I can get some feedback here from the handful of those who have either run or coached someone who has run a sub-2:20 marathon regarding the generic details of my training outline that I have contrived as I build toward a winter marathon:
Background: 85-100 mile weeks off singles the last ~10 weeks. Occasional fartlek (20x1min on, 1min off) every 2 weeks, some form of progression of tempo run ranging from 6-10 miles every 2 weeks, and a long run every 7-10 days ranging from 18-22 miles with a handful containing faster running. All of this was done amidst another brutal summer, hence a large part of my quality having been done by feel rather than times.
16 week buildup broken into 4 segments: 4-6 weeks 10k to 1/2 marathon , 1 week transition, 8-10 weeks, 1 week taper
Example mileage/workouts:
Segment #1:
-90-100 mpw singles
-1 quality workout per week along the lines of 8-10x1k @ 2:55-3:00 with 90-120s recoveries, 6-8x1mile @ 4:45-4:55 with 120-150s recoveries, 4-5x2mile @ 10:00-10:15 with 150-180s recoveries
-1 additional, short quality workout every 2 weeks of 8-10x400m in 67-69 with 200m recoveries or 12-15x200m in 31-33 sigh 200m recoveries
-18-22 mile long runs once per week. Weeks with second quality (i.e. shorter, faster intervals) keeping the pace easy and going longer (i.e. 20-22 @ 6:00-6:30's); weeks with no second quality run, incorporate 4-6 miles at HMP to MP effort mid to late run (5:00-5:20's) and keep the total distance shorter (18-20).
-1/2 marathon race at the end of this segment
Segment #2:
-80-100 miles off singles, strides one day
Segment #3
-100-120 mpw doubles (i.e. build to 2-4 days per week double)... may just keep 90-100 singles, will see how I feel
-1 quality day per week of 8-12 miles @ MP (~5:15-25), 3-5x2mile @ HMP (4:55-5:05's) with 120s recoveries, 3-4x5k @ 15:45-16:00 off 800m recoveries
-Every 2-3 weeks incorporate 2nd workout similar to the quality workouts of Segment #1 (8-1x1k, 6-8x1mile, etc)
-1 long run per week: 20-22 building to 22-24. Weeks with 2nd quality workout incorporated, I will keep the distance lower and pace slower (20-22 @ 6:00-6:30), weeks with no 2nd quality workout I will treat the long run as a progression over the last 1/2 to 1/3 of the run with the last 3-5 miles at MP effort and keep total distance 22-24
Segment #4
-Last long run of 18-20 miles 2 weeks before race day
-15 miles 1 week before race day
- 4-5x1mile cutdown from HMP (~5:00) to 10k (~4:50) with 2:00 recoveries 5 days out from race
- 10 miles with 3 miles at MP 3 days out
- 6 miles 2 days out
- 4 miles day before
