It's roughly two miles at 10k pace. Some effort, but not hard.

What...? If they have a 2 mile race pace of say 4:29, you'd say 4:40/mile is their 10k pace?
I'd say its pretty hard, definitely not "jogging". It's probably faster than their 5k race pace.
Right, according the the Macmillan calculator 4:44 would be 5k pace. 9:00 for the 2 mile is going to select for unusually good stamina, but you're probably thinking of the recent guy who also ran 4:04. I imagine he'd have a good bit left in the tank, though it'd still lead to DOMS and be a really bad idea to run 9:20 the day before a track workout..
