Background:
4:32 PR. Recently ran 27:02 8k XC after accidentally going out in 5:04 and tying up through final 3 miles, likely in shape for sub 26:30? Trying to get a sub 4:25 1600m for the prerequisite speed to run 15:00 in the 5k, though I'm sure I'm not in that shape yet but wanted to know if I was on my way to sub 4:30.
May be more distance-oriented? (The longer my workout reps and more 5k+ pace specific the way easier they feel, regardless of short rest or whatever. As long as the strain isn't in my legs pushing fast 200/300/400s I can handle it. i.e. 3x2k at 5:14 pace felt way easier than the 8x400m or the segmented 800s, but it might just literally be an easier workout.)
Workouts:
8x400m 66.2, 62.9, 65.9, 66.6, 66.2, 65.8, 63.7, 62.9 = avg 4:22/mi with 400m jog recovery (2:40) perceived effort 9/10 (could have done a few more reps at the 66s goal if not pickup final 2 reps)
3x2k 6:29.7, 6:29.6, 6:30.1 with 600m jog recovery (3:40-4:00) effort 7/10 (felt smooth and was easy to glance at watch and speed up to keep pace or slow down)
16x300m 50.0, 49.8, 48.5, 49.6, 49.7, 50.1, 48.7, 49.6, 49.3, 49.1, 49.9, 49.5, 49.2, 48.5, 48.7, 47.5 = avg 4:24/mi, 300m jog recovery (2:00), effort 8/10 (got hard right into the first rep but recovery was enough to just keep repping those, could have done more)
6x(600m, 200m) segmented 800s with jog 100m and 500m jog recovery in middle. Put paces instead of splits for 600m: 4:45, 32.4, 4:45, 32.6, 4:44, 31.8, 4:42, 32.0, 4:39, 32.8, 4:40, 31.6. In essence 6x2:17 800s but broken, not sure what to make of this one. Effort 10/10 for a workout, really hard and probably couldn't hit another one on pace, but coming back from sickness.
12x200m 33.7, 33.3, 31.4, 32.4, 30.6, 30.6, 30.7, 30.4, 30.7, 31.7, 30.8, 26.6 with 2:20-2:30 400m jog, felt 7/10 effort pretty strong and hammered last one but this is an easier workout anyway just building strength at speed.
20x400m about 2 months earlier during base - 79.5, 79.0, 77.4, 79.0, 78.5, 79.3, 78.7, 79.2, 78.0, 79.3, 78.9, 78.6, 78.6, 77.3, 78.6, 79.3, 78.0, 77.9, 76.6, 59.7 with 1:00 jog recovery. Effort 5/10 way easy so decided to gas it final rep.
I always try to build confidence with final rep pickups and can do it manageably every time but come the 1600m PR attempts I almost never negative split after going out in around a 66 and having to close around 69 every time. It might be a motivation thing since my 1600m attempts are all solo time trials. My 200m PR is basically 26s and 400m is probably around 54s.
