Medium sessions (like 2 x 1200/800/400) are at 3-5k pace, early in the season short reps with short jog are at 3-5k pace, while later in the season the short reps progress to 800-mile pace. The high volume endurance sessions were at between 5:20 - 5:00/mile pace. 2-4 doubles per week of about 40mins, with east runs of 70mins every non workout/long run day.
