I'm a washed up former d3 runner looking to get back in competitive shape again.
Background - I graduated college in 2018. I did 2 years of xc and track in college ( I didn't join until my junior year). I ran XC and track in HS and loved it. HS PRs -2:03 800m, 4:40 mile, and 17:15 5k xc).
I was still going out on easy runs for fun my freshman and sophomore year of college and became friends with a lot of the guys on the xc team just by bumping into them around campus running. I figured I could hang with some of the scrubs on the team and I really missed competing so I went for it and joined the team as a walk on. Joining the team was one of the best decisions I ever made. It made college exponentially more fun.
College PRs - 1:59.3 800m, 4:05.2 1500m. XC 8k - 26:46. I never ran a 5k on the track or in XC. Training was around 60mpw in summer and early fall base phase and then around 50mpw in competition with two track workouts a week.
My junior year I trained at a lower mileage and more as an 800m runner but I found better success from higher mileage and mixing in more aerobic work, I also liked racing the 1500m more.
I've stayed in ok shape since graduating. At a baseline, I always kept up jogging 10-15mpw, throwing in an occasional longer run 8+ miles maybe once a month .
I haven't gained that much weight. 6'2 ~170lbs currently, was around 160lbs in competition in college (still part of what we called "the big boys club".
I ran a marathon for fun a year ago. Training was not serious, just getting up to a month or so of running 50mpw easy with some good long runs. I blew up hard mile 20 but still came through in a respectable first time - 3:09.
I still kinda have a chip on my shoulder from my glory days. I was wildly inconsistent in competition in college (one week i'd run 2:05-2:07 and 4:18, the next I'd run my PR's, the week after back to running really bad times). I never really feel like I got training quite right or that I got the most out of myself. I've been on a bit of a kick in quarantine, bumping mileage to 30mpw and adding in a tempo run (4 miles at 5:50 min pace) here and there.
I've decided I want to train seriously and compete again. I don't really want to train specifically for a marathon like most of my buddies are.
I'd rather do something that you can race more than 2x a year. I'm not a psycho so running the open 800m in all comers meets is off the table. I have access to a track but the idea doing that type of training solo makes me sick. That leaves me thinking of road or track 5ks.
I have a goal to break 16 in the 5k come this fall.
Current typical week
M -4 miles easy (~7:45 pace)
T - 8x400m on the track with 60s rest in 73-74 seconds
W - 5 miles easy
T - off, maybe light weightlifting
F - 4 miles easy
S - 3 miles
S - Long Run around 9 miles closer to 7/7:15 pace)
What type of mileage and what sort of workouts should I mix in to achieve this goal? I plan to up mileage to 50-60mpw gradually but I'm unsure what kind of workouts to do.
