Monday - conversational run
Tuesday - conversational run
Wednesday - tempo workout or steady state run
Thursday - conversational run
Friday - conversational run
Saturday - intervals @ 5 to 10k race pace
Sunday - conversational long run
You could simply replace the Saturday intervals with a race.
If the race is on Sunday then do your long run on Friday or the following Monday or skip it altogether. Also, you could do strides or hill sprints a few days a week if you like.
