Going to be visiting Maine for the summer to see family and get all of my summer training. Going to be preparing for the Beach to Beacon 10k. Great international field and great competition from across the nation. Looking for training advice to run a fast road race on a bit hilly course. Will update this thread along the way as I learn more.
By the way, I took a month of rest from running after track season ended. I built up to 50-55 mpw and did not do much track work during the season just threshold intervals. I ran 15:40/33:03 for 5k/10k track races. Both of which were a week apart and was done on five weeks into the season.
Below is my rough training plan for this summer prior to the 10k race.
Week 1: 25 miles. No workouts.
Week 2: 35 miles. 8-10 strides(twice a week) or one session 8-10 200m hill repeats.
Week 3: 45 miles. 20min tempo. 8-10 200m hill repeats.
Week 4: 50 miles. 4x1mile(60s rest) at threshold pace. 8-10 200m hill repeats.
Week 5: 50 miles. 4-5x1mile(60s rest) at threshold pace +(6-8) 8-second hill sprints. 8-mile progression or long tempo.
Week 6: 55 miles. 5x1mile (60s rest) at threshold pace + hill sprints.16x400m @10k goal pace with 30-45 second rest.
Week 7: 55 miles. 5x(4min on/2min off). 5x1 mile threshold(60s rest).
Week 8: 55 miles. 10 x1k @10k goal pace(60s rest). 5x1mile threshold(60s rest)
Week 9: 55 miles. 4 x mile threshold(60s rest) + 4x200m @mile pace. 5k Time Trial(not 100%)
Week 10: 50 miles. 4x1600m @10k goal pace(90s rest). 45 min run with all out last mile.
Week 11: Some light workouts. RACE.
Strength work: 1-2 full body workouts a week followed up with hip strengthening. Deep stretching followed up by core work 2-3 times a week.
Extra Notes: Long run will start at 7 miles for week 1 and gradually build up to 11 or 12 miles by week 6. Hill repeats will be done at mile pace effort. The hill sprints will be short and all out. Threshold pace will vary as fitness improves but rest will stay the same. I plan on running everything in singles and hope for the best. Any advice or input would be kindly appreciated.
