That is like 0% predictive other than the short rest. I'd guess sub-5, but I have a friend who could do that at 29 second pace but can't crack 4:30, and he isn't super speed based either. On the other hand, I'd probably struggle to do much better than you did, but I've ran 4:39, so its your call.

How did you get back to the start line in 20 seconds?
From doing this myself I would say that's not possible, even if you're reversing directions.
You'd need to have the start line about 40 meters past the finish, and then start again right when you get there.

I was thinking the same thing, I know that if I did that with my coach, 20 seconds would become 40 seconds at least as you wait for the slowest runners and has to restart stopwatch etc. This doesn’t seem like a feasible workout to run as a team, unless he did it solo.
I’m not a donkey in workouts and I love to push myself through pain but I really don’t think I could do 15 x 200 at mile pace with only 20 seconds rest, at least without my form breaking down and putting an immense amount of pressure on my knees just to get the final few reps done. In my opinion, this would be a good, nice and hard workout with 40 seconds rest.

If your friend can do 15 200s in 29 with only 20 seconds rest, 4:30 shouldn’t even be a question. That indicates 4:teens even for someone with poor endurance.

It is easy. Run in lane 4. From the stagger to the finish line. Coast to the stagger for the next 200.
I do 200s on the minute so I get 20 secs rest at 40 secs pace.

Really??
You just run a 200. Then rest 20 seconds. Then you run the next 200.
Why would you need to go back to the start? That doesn't make any sense.

You are assuming it was active recovery.
I could see this being a fartlek workout early season... 200 on/100 jog. Say a college kid going 33-35 with a 100 jog in 20-ish sec. Maybe.
But what’s the point of this? And at this point of the season. You should be working on getting faster and the short rests I just don’t see the point here.
