Fair enough. I'm fudging the numbers a bit on the 400m workouts. 55 is my target but I'm not always timing. Could be closer to 56-57, but I have timed this workout as recently at September and the times were in the 55-58 range.
If you're doing these with typical recoveries for an 8x400m session, these are mile pace, so you could run around 3:50 mile.
Even if you're doing them with long recoveries, that still indicates a fast 800m time (no slower than 1:50-1:55) relative to your 4:28 mile.
