Finally joined the 60+/19-/5K “club” yesterday.
Did not run 5K since spring and thought that by the end of the season could improve 19:10 reached in April. Looked at the parkrun courses in my area and selected the one that seemed fast. A flat pendulum-like course with a single U-turn along the curve of the river in the Gorky park.
The weather was perfect with 7C/45F, moderate wind, no rain. The only unexpected issue was road/construction works on the embankment, so the runners had to bypass them 4 times by dropping down to the edge of the water on small and steep ramps and then return up again. Some 4 m high each down/up, which added maybe 1-1.5 sec each time. The 2.5 km split was at 9:23 with 18:53 at the finish. A small 7 sec positive split was likely because of the head wind on the way back. Tried to secure “some fuel” for the finish kick (and felt able to do it) but cancelled this plan seeing that I was well under 19 min and also ran alone (two guys some 100 m ahead and the one behind me was in 45 sec).
Another milestone for me was outperforming myself at the age 20-30 in terms of age-grading percent. Various calculators return about 86% on average for this my 18:53/M63 result, while the best result in my youth was 8:40/3K that corresponds to less than 85%.
The week itself was quite a low mileage one disturbed by the mission to another city on Wed-Thu, which I “converted” into tampering.
Mon - planned day-off
Tue – interval workout, 4:26 and 4:32 on a trail loop and then 3:42 and 3:48 on the pavement at about 5K pace, subtotal 7 miles
Wed-Thu – unplanned days off.
Fri – 4.5 miles with three 1:15-1:18 segments @5K pace
Sat – 5K race, subtotal 7 miles including warm-up and cool-down.
Sun – 4 miles easy recovery.
