If you're looking to do a longer race (half to marathon), do the miles a little faster than your 1-hr race pace: 5:45 with a short rest: I like 200 jog recovery (=~1 min rest).
If you are looking for a ball-busting workout for 5k to 10k training: 5:30-5:35 pace with a 400 slow jog full recovery (=~2:00 to 2:15 w/ a little walking)
May I suggest 6 x 5:30 with no rest?
i wouldn't call 8-9 minutes pace a slow walk/jog
