5 mile progression run. All out towards the end. Wait a few minutes before cranking 6 or so 300s. No full recoveries on the 300s.
12x400 with 1 minute rest.
5x1200 with 2 minute rest.
Indian runs are fun if you have fast friends.

Jog 400m between each interval.
Run 600m and 500m at anticipated 1600m pace.

keep the mileage up for the next 2 weeks. I like fartleks to get some speed in during the pre season. Tempos are great for xc, and maybe some 300-800 repeats with lots of rest for speed endurance. You dont need to crank hard intervals yet.
