I should specify that the jog wasn't at granny pace. It was more or less 52 seconds each time.

Why did you not just do 12 x 400 at 63-65s? If you are trying to run 4:20, you should be able to do that. Do that and then let us know. I believe you can do it, but you have to get adjusted to running that fast consistently before you are going to run 4 in a row.

That workout is actually a pretty good idea so that I can memorize the pace.
I assume that you would do a standing rest instead that's equal to the time working out; because this workout has twice the amount of rest?

I'd probably jog 200m for rest, but instead of forcing to be done at 52 seconds, I'd just go by feel. That doesn't mean to dawdle; just take the necessary time you think will allow you to run consistent 400s.

Go for a fast 800m. Try to break 2:10.
Once you've done that around this phase of your training, go for a 1200m around 4 weeks after you break 2:10.
Then worry about your mile. Otherwise, just run the TT and see what that workout relates to in your present workout situation, because I think 4:35 would be good based on what you listed.
