Hey! I'm 27 and trying to get back into competitive running. I was decent in high school (1600 PR - 4:13), but kept getting injured in college. I think part of it was my coach's training philosophy of always needing to average 1:25 slower than 5k race pace which turned out to be around 6:15-6:20 for me. So whenever I would start to get back into it I would stick to around this pace (adjusted to slightly slower for being a little out of shape from injuries) and get injured again. After college I transitioned to triathlons for a couple of years and recently have been playing indoor soccer. Suddenly I have this urge to run competitively again and I realized that I no longer have nagging injuries. My big goal is to beat my 1600 PR within a few years since I feel like I never reached my full potential there.
My main questions are:
1. Do I have a shot? I think I'm in decent shape from playing soccer and running 3 miles once or twice a week. I'd estimate I could probably run around 5:00 right now (I'm considering doing a time trial, but don't want to get injured). I know I'm on the older side (at least for mid distance), but does the low amount of high intensity training and racing for most of my early/mid 20s shift my peak so I can still run fast into my early 30s?
2. How do I train for the mile specifically? I've always done cross country and track, but now I am looking to just improve my mile time. Do I still need to run somewhat high mileage? Are there any good training plans out there?
3. What do I do to not get injured? Are there any exercises I should be doing to strengthen specific muscles? How slowly should I build up my mileage? I'm only at about 8 mpw now and thinking of just adding 10%. How slow should my easy runs be? I don't think I've ever averaged slower than 7:00 since high school for a run but I'm guessing I should learn to take easy runs easier?
