So, one of my athletes just contacted me a few days ago and wanted my help keeping in shape for his college team. He's a graduating senior that will be going to a local JUCO and then would like to transfer to a D2 program that is pretty solid. He doesn't have great times and is aerobically super under developed. In a thread a couple of weeks ago, I was kicking around some ideas on how to help kids feel tempo pace so they can benefit from tempo runs without blowing themselves out of the water. As it turns out, this guy is a willing test subject. I think he's a perfect candidate for the progression I laid out, so I'm going to give it a whirl. He starts working out with the JUCO team on July 1 and has asked me for help transitioning to the type of training he'll be doing there.

His history is pretty standard high school stuff, but he only really ran 3 seasons.
Came out for track as a sophomore after soccer. Ran 5:09 in first meet. Didn't really work too hard at it. Didn't get faster in the mile but ran 2:13 for 800 at the end of the season.
Junior year, ran cross, but wasn't super confident and didn't put in much mileage over the summer. Ran 19:08 for 5k on a slow course / 94 degree afternoon and then popped a 16:59 for 3 miles a couple of weeks later at a night meet. Developed a hip injury and didn't finish the season.
Junior year track, came out from soccer and opened the season again with a 5:0x. Ended up at 4:55 / 2:08 for the year
Senior year of cross actually started putting in mileage. Ended up at 17:06 on the Woodward Park 5k course. Played soccer again during the off season, but did a little running in his own as well. Opened the season with a 2:07 and then the next week ran 4:51. So, 2 nice PRs. Just before lockdown he ran a workout that included 2 x 300 in 39, 38. So, he's got some speed. I think he was ready to go 2:04, 4:40 within the next few weeks if we'd have kept the season going.
Since the lockdown started, he's been running 35-42 mpw, all easy.
So, 4 days ago we ran a field test for vVO2 (6 minute all out effort for total distance at the local junior high (which is unlocked)). It's a pretty crappy dirt track, but he went 1830m (about 5:16 through the mile).
I developed some pace charts last year based on distances achieved on the 6 minute test. Rough estimates is that "tempo" pace is at around 80% vVO2 max. Threshold @ 85% and CV at 90%. Based on his TT, his tempo pace right now is about 6:20.
Yesterday, I had him go 3 x 1 mile at 80% vVO2 as determined by the test from 4 days ago (6:12, 6:22, 6:23). I had him slow down after the first one. He felt it was pretty easy. Tuesday, were going to do 4-5 x 1k @ 85% vVO2 with 1 min recovery. And we're going to follow the progression laid out above after that. I've explained that over the course of the next 6 weeks, We're going to work toward 4-5 mile continuous tempo @ his tempo pace and the 1k threshold will gradually lengthen out to miles at 85%.
