Hills, speedwork, tempo, long run are the meat and potatoe work-outs each week. Throw in a couple of easy runs each week if you want and there you have it. FYI you are probably in close to 17 min 5K shape. Keep up the good work, let me know if you have any questions. Good luck!
I don't see at all how a 2:14 800 translates into a 17 min 5k. I run a 1:59 800 right now, I'm not even in 100% shape, and I KNOW I can't run a 17 min 5k right now. How can you assume off of so little info that he can run that time? Btw, to the op, if you want to do well in XC, you might as well just focus on that right now. Track season's over anyway. It's pretty difficult to focus on two completely different races; one being long distance and the other one being an extended sprint.
I apologize, I meant in the 17's i.e. sub 18 minutes. When you do get into "100% shape" you should run well under 17 minutes. Good luck!
