I would think you would need to be able to run under 65 seconds for one all-one 400m if you think you have a chance at a 4:45 mile. Even if you run 50 miles a week, you are going to need some decent leg-speed and strength to run a mile in 4:45 at your age. Do you you typically bust the last mile in your runs once in awhile? You should get on treadmill and see how long you can maintain 4:45 pace. And believe me, it is harder to run at that pace on a track than it is on a treadmill.
