1) Lift 3 days a week using escalating density training.

2) Dump your distance running completely.

3) Sprint 2 days per week (10x80m, 100% effort, full recoveries)

Eat high protein diet, spread throughout the day. Get a whey protein isolate shake into you right after your workouts.
