I consider myself slow I have a 15:15 5k pr
I suggest lots of miles 80-100 running in the 100 mile range for a few weeks.
embrace the long run. I would do 20-22 one week and 17-20 with a 4 mile cutdown alternately.
The tempo/threshold is super important. I worked up to 8 miles on my own at 1/2 marathon pace.
To combat message board spam (by non runners). We are making people answer a brief question before they can post on a thread that is over 20 days old.
