I ran a 2:45 off of about 40-50 mpw...I really focused on my long runs and a workout each week. Great long run workouts for me included:
-9 miles easy, followed by a fartlek for 5 miles, followed by 3 miles easy
-18 mile progression run
-18-22 easy
-5 easy, 5 tempo, 5 easy
-9 miles easy, 2 miles hard, 1 mile easy, 2 miles hard, 3 mile cool down
Regular workouts I completed:
-2x2 miles at 10k pace
-mile repeats
-tempo runs
-12x400
Sample week for me looked like this:
M: 8-9 easy
T: Workout
W: 3-4 Easy
T: 7-9 Easy
F: 4 Easy
S: Long Run
S: Off
Not everyone would agree with this, but it worked for me...in terms of core, I have found that following a youtube video can help keep me on track. Also, if I go to the gym to lift, I do core first so that I get it out of the way and don't skip it at the end. If you are married or have a gf, do core with her ;)
