All on the same day, once a week; do the following:
60 minutes easy + 45 minutes moderate+ 30 minutes fast
Sample week:
Sunday: 60 minutes easy+45 minutes moderate+ 30 minutes fast
Monday am 60 minutes easy pm 45 minutes moderate
Tuesday am 60 minutes easy pm 30 minutes easy + 30 minutes fast over rolling hills surging up hills
Wednesday am 60 minutes easy pm 60 minutes easy + 12 x 400m
Thursday am 60 minutes easy pm 45 minutes moderate over rolling hills
Friday am 60 minutes easy pm 45 minutes moderate+ 30 minutes fast (within it do 5 x 1k surges)
Saturday am 60 minutes easy pm 60 minutes easy
