Choose your parents better next time :\ But in all seriousness your 4:45 puts you at the 1 percent of the the overall population that is probably even capable of running that time. Reed Browns 2:21 puts him at the 1 percent of the population of all runners past, present and Future that is even capable of running that time maybe a lot less than 1 percent to be honest . No matter how hard some runners train it won’t happen but that doesn’t mean you can’t try!
My 1k pb isn't far of(24 seconds) - 2:45pb, and I'm a longer distance runner to, so I like to think I'm sub elite literally.
I hope you have some goals for along the way. Not trying to belittle you but the skill level gap between a 4:45 miler and a 2:21 1k runner is huge. This is going to take years to accomplish unless you have a miracle race that;ll bring your mile to sub 4:10. It's just very distant right now. 2:30 is a big barrier to break, I would start with that.

The only workouts you could possibly do are to "work out" some miracle new drug cocktail and dope your way there. An advanced degree in Chemistry will help.

Just practice 28 second 200m reps all the time. Take whatever rest you need to complete all 5 in 28 seconds, then keep shortening your rest as you get better until you can crank out 2:20 for 1k.
I'm kidding.
In order of importance:
1) Run more
2) Do strides / sprints
3) lift and do core
4:45 mile to 2:21 1000 metres. Interesting. What are your 400/800 PBs? Please tell us you are a sub-56 400m athlete.

So what is your current 1K PR? I'm guessing 2:46 would be real solid for you, which is 25 seconds away. That is 5 seconds / 200. Good luck, you're gonna need it.
