I'm 15 years of age and I plan on running a sub-33 10k as I enter my cross season next year where I will be turning 16. So far, I have averaged 40 mpw over the cross season (counting taper for regionals and states) and I have done 5 months consistently averaging over 50 mpw. My current 5k shape is about 16:30-40 on the roads. I plan on running about 40-50 during my track season and I hope to build my anaerobic profile by doing the speed oriented workouts and racing the 1600 and 3200. I don't have set goals in mind as I plan on just racing myself into condition and then shooting for a fast time at the end of the season. Once track is over, I plan on doing a 6 week base building period over the summer where I gradual work up from 50 mpw to 65-70 mpw, and then carry that into the early cross country season. I will be doing a 5k two weeks out from my 10k to sharpen up (preferabbly sub-16) and I plan on going all in for sub 33 to begin my season. I will be doing 3 week cycles and this is what my plan will look like:
First 3 weeks after 6 week build up to 70 mpw
Sun - 6-8 recovery miles based on feel + light gym session
Mon - 2-3 warm up, 10 x 1k CV (3:30 pace) w/1:30 rest + strides, 2-3 down
Tues - 8-10 miles easy + slightly more strenuous gym session
Wednesday - 2-3 up, 6 mile tempo @5:45-6:00 + 4x200, 2-3 down
Thursday - 8-10 miles easy + gym session
Friday - 8-10 miles easy + easy hill sprints (ex. 10-15 sec x 8 w/ 1:30 rest)
Saturday - 12-14 mile long run at a moderate intensity
This is sort of the outline for how my training will go, each week I will be altering the interval session on Monday to either have a marginally faster pace or jog recovery duration. After each 3 week cycle I will change the CV repeats to be an economy workout. In addition, I will be decreasing the pace of the CV intervals after each 3 week cycle to be 5 seconds faster until I reach goal race pace. Starting a month out from my 10k race, I will be doing harder V02 max-oriented sessions such as 8-10x800 @2:30-2:35 or 5-6 x mile @5:15 with 2-3 minute jogs in between.
