I'm a senior, 5'11 145 with a PR of 51.47 in the 400m. My plan is to go to state this year. I basically made my own training plan because my coach doesnt Make a plan for people to run but does do a good lifting program that he works with the team twice a week but it's only legs. I should note the lifting is usually intense and it's usually in the 30s or below here during winter. Anyways, here is the plan I created with just basic research:
Day 1 Overdistance Intervals or longer endurance
Ex: 300s at 39-40, 500s @ 85%, Ladders like 2,4,6, etc
Day 2 Morning lifting with coach
Afternoon- drills, 20 min run at comfortable pace, strides after
Day 3 Rest, but included with drills and maybe strides
Day 4 Morning Lifting with coach
Day 5 Speed
Ex: Flying 30s, 5x60, short explosive hills, bounding, etc.
Day 6 Speed Endurance
80s, 150s, 200s, fast
Lift Upper-body on my own
Day 7 Rest
Feel free to mention anything I should add/switch around...Tuesdays and Thursday's are hard to work around as I'd like to lift with my team mates and coach. Each workout I perform has about a 5-10 min run prior and drillwork. Drills are 4x50 high knees, butt kicks, A Skips, etc. I also will work on my core 3-4 times times a week and will do push-ups everyday. Thanks.
