I started running (or any form of exercising) really late, in my early 30s (now I am 41). I was a heavy smoker, 60 pounds overweight on top of that. At the beginning, I improved quite a lot, from running my first 10k in 48min to running a 3:10 marathon within 2 years. But then it has really been mostly a plateau. I have ran 7 marathons since then, and only 2 of them better than 3:10 (my PR being 3:01). I have managed to break 40 for 10K only 1 time (39:10), and I still not sure of doing a sub 20 5k, unless it is a very flat course (my PR is 18:45, but that was on track). For example, yesterday, I did a 5k cross country race and managed only 20:10. So in short, I am very frustrated.
What is the best way to improve raw speed? I am asking because I think I have a relatively good endurance while my speed sucks big time (e,g. my 400 PR is 74sec and my 1K is 3:15).
I am also quite bad when it comes to hills. Is the solution for that hill repeats or incorporating hills on my tempo and interval routes?
I can train 5 to 6 times per week, and willing to do 45 to 60 mpw. My immediate goal (within a year) is to do a 2:55 marathon, sub 18 5k, sub 38 10k and sub 1:25 half (my corresponding times from last year : 3:03, 18:45, 40:05, 1:26). Possible or just a pipe dream?
