Sophomore times:
Mile (just a time trial not a real race): 4:56
5k: 18:03 (not very good at longer distance)

Yes - but your stamina really sucks. I did 56/2.02 in the same year.

A 7 second improvement is asking a lot but it's doable.
Your 5K time is meaningless.
Your 400m time is excellent and based on that I think you can run 2:02 however your mile time is horrible. You need to work on your aerobic capacity and speed endurance. More long runs and tempo runs will be needed before you can reach that target.

I did these off of 20 MPW. During sophomore year I ramped up the the milage to 40MPW during summer and cross. Then I ramped it up even more to 60MPW during the winter and outdoor season.

Like previous posters said build up your milage, focuse on all out speed work, and hills. Running doubles also lead to big improvements in my ability to recover from hard workouts and races. Put in the work and you will see results.

You're running really similar to me when I was a freshman, although your endurance is much better.
I rarely worked on my endurance so most of my times came from my speed and natural endurance plus the basic fitness I gained from running consistently
Freshman:
400; 56 high split
800; 2:08
1600; 5:04
I came into sophomore year in a bit better shape and just stronger overall but only ended up running mid to high 18s during cross country, however, ended up breaking 5 indoor and improving on my 800 splits.
I ended up PRing by huge margins that outdoor season
Sophomore:
400; 52 high split
800; 2:01/2:02 split
1600; 4:38
2 years later I ended my senior year with PRs of 50 point in the 400 and 1:52 in the 800.
Take that with a grain of salt, but I'm sure you could do something similar.
My fresh times were similar to yours and my sophomore year was my "breakout" year. I started running a lot just for fun. You need to be able to enjoy running if you want to go to the next level. Do a ton of fartleks. Just go out and jog a bit, sprint a bit, jog some more and repeat. I did that through high school, just ran for fun.. then in college went on to 147/407. but again you need to LOVE running and being competitive. good luck man
