yes. assuming similar surfaces. however, if the workout was on a track and your race is xc, then it would be a little tougher. but overall, i would say yes.

This is a much more relevant workout in my opinion. And I would say that yes this workout indicates sub-17 on a fair course.

yes
just don't go out too fast in the 5k. 2:43 will feel very very slow for the first 800.
